Mulberry

Moderate FODMAP

Serving sizes

Mulberry changes rating with portion size. Its rating is estimated from what it is made of, so the servings are described rather than weighed.

  • Small serving Low
  • Large serving Moderate

Mulberries are Moderate FODMAP, a sweet berry whose fermentable sugars build up as you eat more of them.

  • A small serving stays low, but the fructans in these berries add up, so a large serving climbs to moderate.
  • Mulberries turn up fresh, dried, and folded into baked goods, and the dried versions concentrate more into each bite, so keep an eye on how much you are scooping.

Enjoy a modest handful to stay comfortable, and pair them with a reliably low-FODMAP fruit like strawberries if you want a bigger bowl.

Why mulberry is rated moderate

Mulberry sits at moderate overall, a rating estimated from what the fruit is made of rather than from a measured serving. The reason is fructans: these sweet, dark berries carry enough of them that the overall verdict lands above low. The ladder shows how much the portion shapes it. A Small serving reads LOW, and by a Large serving the fructans have built up to MODERATE. That makes mulberry a fruit to portion on purpose, not one to pile into a bowl, and the fructans in the rest of the meal count against it too.

What changes your risk

  • Serving size The turn on the ladder sits between a Small serving, which reads low, and a Large serving, which reads moderate. Measure the berries out rather than eating from the punnet.
  • Drying Dried mulberries are a common snack and the most concentrated form. Removing the water packs the fructans into less volume, so a bowl of dried berries is a far bigger load than the same bowl of fresh ones.
  • Fructan stacking Mulberries add to every other fructan source in the meal. Ordinary wheat bread, wheat cereal, onion, garlic and inulin-fortified bars or yoghurts share the same subgroup, so mulberries on wheat toast or granola with added inulin can tip a breakfast over.
  • Baking Baking does not break down fructans. Mulberry muffins or cakes keep all of the fruit's fructans, and wheat flour adds more of the same subgroup.
  • Juice, jam and syrup Juice concentrates many berries into one glass, and jams and syrups pack fruit in with sugar, sometimes alongside apple or pear juice concentrate. All of them run higher than the whole fruit.

Swaps

For a bigger berry bowl, strawberries, blueberries and raspberries fill the same role and are reliable low FODMAP choices. Using them as the base and keeping mulberries to a Small serving on top gives you the flavour without letting the fructans climb. If dried mulberries are a trail mix habit, walnuts, macadamias, pecans and pumpkin seeds avoid the dried-fruit concentration altogether. Blackberries look like the obvious cousin but are not low FODMAP, so they are not a swap.

How to lower the load

Fresh mulberries are fragile and stain easily, so they are often sold frozen or dried. Freezing does not change their FODMAP content, which makes frozen berries an easy way to take out a Small serving at a time. Store fresh ones unwashed in the fridge and rinse just before eating. When baking, use a flour without wheat, such as a rice and oat based mix, check it has no inulin or legume flour, and divide the batch so each portion holds no more than a Small serving of fruit. On a menu, a mulberry smoothie or compote usually means more fruit than a Small serving.

Common questions

is mulberry low fodmap

Not overall. Mulberry is rated moderate, estimated from what the fruit is made of, because of its fructans. A Small serving reads low and a Large serving reads moderate, so the portion decides where a bowl lands.

are mulberries high in fructans

Mulberries carry fructans, and that is what moves them to a moderate overall rating. The fructans build with portion size, which is why a Large serving reads moderate while a Small serving reads low.

are dried mulberries low fodmap

Dried mulberries are more concentrated than fresh, because drying removes water and leaves the fructans behind. The same volume of dried berries carries a much bigger load, so they need more care than the fresh fruit.

what can i eat instead of mulberries on low fodmap

Strawberries, blueberries and raspberries fill the same role and are reliable low FODMAP options. Avoid blackberries as a swap, since they are not low FODMAP.

Mulberry is an estimated rating: it is inferred from the food's ingredients and composition and cross-checked, not measured directly in the papers below. The low, moderate and high cutoffs are still those of Varney et al. (2017).
